Physical fitness involves more than lifting heavy weights or running at high speed, with everyday movements also offering useful indications of strength, mobility, balance and flexibility. Fitness coach Vanja Moves has shared five basic movement tests that people can perform at home with little or no equipment to assess aspects of their functional fitness.
The tests are designed to examine abilities used in daily life, including squatting, balancing, gripping and controlling the body through different positions. However, they are not medical assessments or comprehensive measures of overall health. Performance can be influenced by age, injury history, training experience and individual physical limitations.
The first movement is a deep squat hold, which evaluates lower-body mobility, stability and control. Participants should stand with their feet approximately hip-width apart, lower themselves into a deep squat and keep their heels flat on the floor. The coach recommends holding the position for up to 60 seconds without using external support.

A person whose heels rise or who needs to hold onto something may have limited mobility or control that can serve as a starting point for improvement. The movement requires coordinated mobility through the ankles, knees and hips, along with sufficient lower-body strength. It should be performed only within a comfortable, pain-free range.
The second test is a dead hang, which focuses on grip strength, shoulder control and upper-body endurance. Using a stable overhead bar, the participant allows the body to hang freely and attempts to maintain the position for 30 seconds. Difficulty sustaining the hold may indicate an area that could benefit from gradual training.
Safety remains important when trying these movements at home. Beginners should confirm that the bar is secure and avoid a full dead hang if they have an existing shoulder, elbow, wrist or upper-body injury. Anyone experiencing pain, dizziness or instability should stop immediately and consult a qualified healthcare or fitness professional before attempting the tests again.
